What Should My Macros Be to Gain Muscle Without Unnecessary Fat?

A science-based lean bulk macro guide: small surplus sizing, protein for muscle protein synthesis, carbs around training, fat floors, rate of gain targets, and logging habits that stop dirty-bulk creep.

Muscle gain needs stimulus, a calorie surplus, enough protein, and time. The surplus should be small if you care about staying lean: often about +200 to +300 kcal above maintenance for many intermediate lifters, not an unlimited pizza surplus.

Beginners can gain muscle with less fat at maintenance or even a mild deficit sometimes. Intermediates need patience more than dirty bulks.

Rate of gain targets

A common coaching heuristic is slow scale increase: on the order of about 0.25% to 0.5% of bodyweight per week for many intermediates, slower if you are already lean and easy to store fat. Faster gains are often more fat than muscle.

Track weekly averages. If weight jumps too fast, pull calories down before the bulk becomes a cut you dread.

Protein for muscle protein synthesis

Aim for roughly 1.6 to 2.2 g/kg protein. Distribute across meals. You do not need carnival-level protein if total is high and training is progressive.

Leucine-rich meals (dairy, eggs, meat, soy, and similar) help hit the MPS trigger. Shakes are tools when appetite lags.

Carbs and fats in a bulk

Carbs support training volume and glycogen. Put more around hard sessions. Keep fats from crashing: hormones and satiety still matter in a surplus.

Macros without progressive overload are just expensive groceries. Add reps or load over time. Sleep. Do not invent a surplus to compensate for missed sessions.

Logging stops dirty-bulk creep

Dirty bulks fail in the log, not on the bench. Photo-log big meals so +250 kcal does not silently become +800. Save repeat bowls to Saved.
